15-Minute Resistance Band Workout You Can Do at Home
No gym membership? No problem. A set of resistance bands and a small patch of floor is all you need for a full-body workout at home. This 15-minute routine is beginner-friendly, easy to scale up as you get stronger, and quiet enough to do while the rest of the house is asleep.
Before you start: this guide is general fitness information, not medical advice. If you have an injury, a health condition or are new to exercise, check with a doctor or qualified trainer first, and stop any exercise that causes pain.
What You'll Need
- A resistance bands set with a few different strengths
- A cushioned surface, such as interlocking foam mat tiles, to protect your knees and your floor
- Comfortable, stretchy clothing like seamless yoga leggings
- A timer on your phone
How the Workout Works
Do each exercise for 40 seconds, then rest for 20 seconds. Complete all five exercises, rest for one minute, then repeat the circuit twice more. That's three rounds and about 15 minutes in total.
Choose a band that lets you finish each set with good form while the last few reps feel challenging. If you can't control the movement, switch to a lighter band.
Warm-Up (2 minutes)
March on the spot, roll your shoulders, swing your arms gently and do a few slow bodyweight squats. Warm muscles move better and are less likely to strain.
The 5 Exercises
1. Banded Squats
Stand on the band with feet hip-width apart, holding the ends at shoulder height. Push your hips back and bend your knees as if sitting into a chair, then drive back up through your heels. Keep your chest up and knees in line with your toes.
2. Standing Band Rows
Loop the band around a sturdy post or door anchor at chest height. Step back until there's tension, then pull the handles towards your ribs, squeezing your shoulder blades together. Return slowly.
3. Glute Bridges With a Loop Band
Lie on your back with a loop band just above your knees and feet flat on the mat. Press your knees gently outwards against the band, then lift your hips until your body forms a straight line from shoulders to knees. Lower with control.
4. Band Chest Press
Wrap the band behind your upper back and hold an end in each hand at chest level. Press your hands forward until your arms are straight, then return slowly. Keep your core tight and avoid arching your lower back.
5. Lateral Band Walks
Place a loop band around your legs just above the ankles or knees. Bend your knees slightly and take small steps to the side, keeping tension on the band. Walk 8 steps one way, then 8 back.
Cool-Down (1–2 minutes)
Finish with gentle stretches for your legs, hips, chest and shoulders. Breathe slowly and hold each stretch for around 20 seconds without bouncing.
How to Progress
- Week 1–2: focus on form with a lighter band.
- Week 3–4: move up one band strength, or add a fourth round.
- After that: try 45 seconds on and 15 seconds off.
Consistency matters more than intensity. Two or three sessions a week is a great starting point.
Band Care Tips
- Check bands for nicks or tears before each session and replace any that look damaged.
- Store them away from direct sunlight and sharp objects.
- Anchor bands only to fixed, sturdy points.
